Vegan Quick Start โ One Page, That’s It
Swap what you eat, not how you live. Here’s the easiest, healthiest way in.
The one true must: take a B12 supplement (a cheap 1000 mcg tablet a few times a week covers it) or eat B12-fortified foods daily. Everything else on this page is flexible โ this isn’t. While you’re at it, a vitamin D supplement in winter and omega-3s from ground flax, chia, or walnuts round out the picture.
Step 1 โ Swap, don’t subtract (keep your favorite meals)
Step 2 โ Stock the kitchen once, eat easy all week
๐ Pantry & fridge
- Canned beans, chickpeas, lentils
- Rice, oats, pasta, tortillas, potatoes
- Frozen veg & frozen fruit
- Fortified soy/oat milk
- Tofu & peanut butter
- Nutritional yeast, soy sauce, salsa
- One sauce you love (curry, marinara, BBQ)
๐ฝ๏ธ Ten-minute meals
- Bean burrito: tortilla + beans + greens + salsa + avocado
- Peanut noodles + frozen stir-fry veg
- Pasta + marinara + white beans
- Oatmeal + peanut butter + banana
- Sweet potato + beans + salsa
- Chickpea curry over rice (jarred sauce is fine)
๐ช Protein, solved
Build each plate around a bean, lentil, tofu, or tempeh anchor plus a grain, and protein takes care of itself โ no tracking needed. Eat enough calories and eat varied. Peanut butter, hummus, edamame, and soy milk quietly top you up between meals.
Step 3 โ Out in the real world
๐ฎ Restaurants
One question: “What can you make vegan?” Easy modes: Mexican (bean burrito, no cheese), Thai (tofu curry), Indian (chana masala), Italian (marinara), Middle Eastern (falafel, hummus). Peek at the menu online first.
๐ท๏ธ Label reading
Scan the allergy line first โ milk and egg are bolded there, which does most of the work. Common surprises: whey, casein, gelatin. Don’t agonize over trace ingredients; direction beats perfection.
๐ง Mindset
A slip isn’t a verdict โ the next meal is a fresh start. Cravings are habits, and habits fade in weeks. Find one vegan friend, creator, or community; it makes everything easier. Every plant-based meal counts.
Step 4 โ Eat the rainbow, stock the kitchen, keep exploring
๐ Variety is the whole game
Aim for a variety across all of these: legumes, greens, grains, fruits, veggies, mushrooms, nuts, seeds, seaweeds, herbs and spices โ and rotate within each. To make it effortless, Dr. Greger’s free, evidence-based Daily Dozen app turns it into a simple daily checklist.
๐ Recipes on demand
Never be stuck: Google “vegan recipe” plus whatever’s in your kitchen โ or any meal you’re craving โ and you’ll have instant options. Endless ideas, zero effort. Keep trying new things; your favorites list will grow fast.
โฑ๏ธ Prep once, eat all week
Cook legumes, grains, and potatoes in bulk, and wash and prep greens and veggies in advance, so healthy grab-and-go is always the easy option. An Instant Pot (beans and grains on autopilot) and a Vitamix or good blender (smoothies, sauces, soups) earn their counter space. Remember: if it’s in your kitchen, it’s in your mouth. So stock wisely!
